As a professor of sport and physical education, I hear this question almost daily: "Is stretching before training harmful? Do I even need to stretch?" The science is fairly clear, but the nuances matter, and that is exactly where the mistakes I see in practice come from. In this article I walk through the physiology of both types of stretching, what research actually says about stretching before training, how long to hold a stretch and which myths it is time to retire.
Physiology: what happens in the muscle with each type
Static stretching
In static stretching you move into a position where you feel tension and hold it, usually for 15 to 60 seconds, without moving. The target is the muscle-tendon unit: the muscle, the tendon and the connective tissue around them. Short term, passive tissue stiffness decreases and the nervous system gradually turns down its protective stretch reflex. Interestingly, most of the early progress is not the muscle "getting longer" but increased stretch tolerance - the brain simply allows more range because it no longer reads it as a threat.
Dynamic stretching
Dynamic stretching means controlled movements through a full range: leg swings, lunges with rotation, hip and shoulder circles. Unlike static work, the muscle alternately lengthens and shortens while working. That raises muscle temperature, reduces tissue viscosity, increases blood flow and activates the exact movement patterns you are about to train. The effect is the opposite of calming - the body wakes up and gets ready to work.
What science says about stretching before training and strength
This is where most of the confusion lives, so let us clear it up. Research is quite consistent on the following:
- Long static stretching right before training (over 60 seconds per muscle group) can acutely reduce maximal strength, jump height and sprint performance, usually by a few percent.
- Short static stretching (up to 30 seconds per muscle group), placed inside a complete warm-up with a dynamic part after it, has a negligible effect on performance.
- The effect is transient - it fades within five to ten minutes, especially when dynamic activity follows the stretch.
- Dynamic stretching before training does not reduce strength, and in most studies it slightly improves explosiveness and readiness to work.
So the message is not "static stretching is forbidden before training". The message is: if your goal is strength or speed, do not let long static holds be the last thing you do before your working sets. The exception is sports that demand extreme ranges, such as gymnastics or martial arts - there, static stretching has a place in the preparation too, but always with a dynamic block after it.
Dynamic stretching before training: what it looks like in practice
A good dynamic block lasts six to eight minutes and moves from general to specific. Here is a routine I often give clients before a lower-body session:
- Front-to-back leg swings with support: 2 sets of 10 swings per leg
- Walking lunge with a torso rotation toward the front leg: 2 sets of 8 steps
- Standing hip circles: 10 circles in each direction
- "World's greatest stretch" (lunge with one arm reaching to the ceiling): 5 reps per side
- Cat-camel for the spine: 8 slow reps
- Arm and shoulder circles: 15 reps forward and backward
The most common mistakes I see: ballistic bouncing at the end of the range instead of controlled movement, rushing through it with zero attention, and skipping the specific preparation for the first exercise of the session. Static stretching after training or as a separate session
After training, static stretching makes sense as a cool-down: 15 to 30 seconds per muscle group, calm breathing, no forcing. The body shifts from work mode into recovery mode and most people simply feel better. Let us be honest about one thing: research does not show that post-workout stretching speeds up muscle recovery - but it shows no harm either, and the feeling of relaxation has real value.
If your goal is a serious improvement in flexibility, the most effective option is a separate stretching session, away from hard training:
- 2 to 4 sets per muscle group, each held for 30 to 60 seconds
- 4 to 5 times per week - frequency matters more than heroic single sessions
- Intensity: clear tension, but no sharp pain and no shaking
- Best moments: the evening, after a warm bath or after light cardio
How long to hold a stretch
This is one of the questions I get most often, and the answer depends on the goal:
- Maintaining your current range: 15 to 30 seconds per position is plenty.
- Improving flexibility: 30 to 60 seconds per set, multiple sets, several times per week.
- Older adults: research suggests longer holds, around 60 seconds, work better because tissues respond more slowly.
An interesting number from the literature: a total weekly dose of about five minutes of stretching per muscle group, spread across several days, is enough for measurable progress. You do not need an hour of stretching a day - you need consistency.
Flexibility long term: what actually changes
When someone touches their toes for the first time after a month of regular stretching, the muscle did not "grow" five centimeters. The nervous system changes first: stretch tolerance increases and the brain allows range it used to block. Only with months of consistency do structural adaptations in the muscle-tendon unit follow. That is why the rule is simple: moderate intensity, high frequency, long time horizon.
One important note from my work with clients: flexibility without control is not the goal. Passive range you cannot actively control is the range where you are most vulnerable. Myths about stretching and muscle soreness
- "Stretching after training prevents muscle soreness." No. Research consistently shows that stretching before or after training has no meaningful effect on delayed onset muscle soreness (DOMS). Soreness comes from micro-damage to fibers caused by unaccustomed effort, not from the muscle "shortening". The best protection is a gradual increase in load.
- "Static stretching before training prevents injuries." On its own - no. A complete warm-up, sensible load management and good technique prevent injuries; isolated static stretching on cold muscles does not have that effect.
- "The more it hurts, the better it works." The opposite. Sharp pain triggers the protective reflex, the muscle defends itself by tightening and progress stops. The working zone is tension with calm breathing.
- "If you lift through a full range, you do not need stretching." Partly true - full-range strength training genuinely builds flexibility. But targeted stretching still has a role for problem areas, for winding down and for ranges your training does not cover.
How I program stretching for my clients
In practice it looks like this: six to eight minutes of a dynamic block before training, tailored to what comes next. After training, two to three minutes of short static holds for the muscles that worked. For clients whose flexibility genuinely limits their technique - most often the hips, hamstrings and upper back - I add two to three short separate static stretching sessions per week, dosed as precisely as any other training. No guessing, no hour of blind stretching.
