Warm-Up Before Training: What Science Really Says
A warm-up before training is not a formality: science shows it improves performance and lowers injury risk. Here is what a good warm-up looks like and how long it should take.
Why We Warm Up Before Training - The Short Answer
A warm-up before training prepares your body and nervous system for the load that follows: it raises the temperature of muscles and tendons, speeds up nerve signal conduction, increases blood flow and takes your joints through their working range of motion. The result is that you enter your first working sets stronger, faster and technically sharper, while the risk of acute soft tissue injury goes down. A good warm-up has three phases - general pulse raising, dynamic mobility and specific preparatory sets - and for most sessions takes 8 to 15 minutes.
That is the short answer. Below, we go through what the science actually says, because a lot of habits have built up around warming up that have no basis in evidence. As a professor of sport and physical education, I treat the warm-up as part of the training session, not a formality before it. In my work with clients, it is the first ten minutes in which I see how the body is behaving that day - and I often adjust the rest of the session based on it.
Tissue Temperature: Why a Warm Muscle Works Better
A warmer muscle performs better - this is one of the most consistent findings in sport physiology. Research shows that increasing muscle temperature improves contraction speed, force production and explosive qualities like jumping and sprinting. Warmer muscles and tendons are also more elastic: they tolerate rapid stretching and sudden changes of direction better, and those are exactly the situations in which most acute muscle injuries happen.
It matters where the heat comes from. Tissue temperature is not raised by standing still and pulling your foot to your glutes, but by work: light cardio and movements that involve large muscle groups. That is why a serious warm-up always starts with activity, not passive stretching.
The Nervous System: The Other Half of the Story
The second, often neglected part of the warm-up is the nervous system. Strength is not just a question of muscle mass, but of how efficiently your brain recruits motor units and coordinates the muscles doing the work with the ones stabilising. A warm-up literally wakes that system up: it raises readiness, speeds up reactions and improves inter-muscular coordination, so your technique in the first sets looks like your technique in the third set, not like someone who just walked into the gym.

The Post-Activation Effect
There is also a phenomenon known as post-activation performance enhancement: after a short, heavier stimulus - for example a set of a few reps with a moderate load - the nervous system temporarily works more efficiently and the following sets feel lighter and faster. This is exactly the mechanism behind doing preparatory sets before your working sets, which we cover below.
What Science Says About Injury Prevention and Performance
Injury Prevention
We need to be honest here: science does not say a warm-up guarantees an injury-free session. Injuries are multifactorial - total load, fatigue, sleep, injury history and technique all play a huge role. But research reviews consistently show that structured warm-up programs reduce injury rates, especially acute muscle and tendon injuries in activities with sprints, jumps and changes of direction. The best-known examples are the structured warm-up programs in football, which reduced injuries by roughly a third in large studies.
The mechanism is logical once you look at the biomechanics: a cold tendon and a cold muscle have a lower capacity to absorb energy, so the same movement that a warm muscle handles without a problem can end in a strain when the tissue is cold. Warming up does not remove risk, but it shifts the threshold at which tissue fails - and that alone is enough reason never to skip it.
Performance
The evidence on performance is even clearer than the evidence on injuries. Meta-analyses show that an appropriate warm-up improves results in the large majority of measured tests - jump height, sprint times, strength and endurance. The improvements are not huge, typically a few percent, but in strength training that means cleaner technique and an extra rep or two in your working sets. Long term, progress is built exactly from those small differences.
There is also a limit: a warm-up that is too long or too intense burns energy you need for the session itself. The goal is to raise temperature and readiness, not to accumulate fatigue. That is why the warm-up has to be dosed as carefully as the training itself - a principle I apply in every program I write.
The Structure of a Good Warm-Up: Three Phases
Phase 1: General Pulse Raising (3-5 Minutes)
Light cardio - brisk walking, incline treadmill, bike, rower or skipping rope. Intensity is light to moderate: by the end of this phase you should feel warm with slightly elevated breathing, not out of breath. This is where tissue temperature and blood flow go up.
Phase 2: Dynamic Mobility (3-5 Minutes)
Controlled movements through a full range: lunges with a trunk rotation, deep squats with a short hold, leg swings forward-back and side to side, shoulder and hip circles, cat-cow for the spine. Pick 4 to 6 exercises covering the joints you will load that day, for 8 to 10 reps each. This is not the moment to build mobility - that requires dedicated work, which I covered in my article on mobility and range of motion - but to bring the range you already have into function.
Phase 3: Specific Preparatory Sets
The most important and most often skipped phase. Before the working sets of your first exercise, do 2 to 4 lighter sets of that same exercise, gradually increasing the weight. Example for a squat with a working weight of 100 kg: empty bar x 10, 50 kg x 6, 70 kg x 4, 85 kg x 2, then working sets. Preparatory sets warm up exactly the muscles, joints and movement patterns you are about to use, rehearse the technique and exploit the post-activation effect - without creating fatigue, because they stay far from failure.
How Long Should a Warm-Up Take?
For most strength sessions, 8 to 15 minutes in total is enough. Less than that usually does not raise tissue temperature; more than 20 minutes most often means you are spending energy without extra benefit. There are situations where extending it makes sense: morning sessions (the body is stiffer after sleep), a cold gym or winter weather, older trainees and returning after an injury. On the other hand, if you train in the afternoon and have been moving all day, a shorter introduction with more attention on the preparatory sets is often enough.
The Most Common Warm-Up Mistakes
- Long static stretching before strength training. Research shows that static stretching held longer than 45 to 60 seconds per muscle can temporarily reduce strength and explosiveness. Short stretches of 15 to 20 seconds inside a dynamic warm-up are not a problem, but 10 minutes of passive stretching before squats works against you. Save long static stretching for the end of the session or a separate day.
- Skipping preparatory sets. Doing five minutes on the treadmill and then stepping under your working weight is not a warm-up - the general part warms the body, but not the specific movement pattern.
- Cardio that is too intense at the start. If you finish the introduction out of breath with heavy legs, you have stolen energy from your working sets.
- The same warm-up for every session. A warm-up for leg day and for upper body day should not look identical - the mobility phase and the preparatory sets have to match what you are doing that day.
- An unfocused warm-up. Scrolling your phone between leg swings stretches the warm-up to half an hour and kills its purpose - continuity is part of the effect.
I see most of these mistakes regularly, and they almost always come from habit, not bad intent. When I structure a warm-up that has a clear logic for a client, they usually notice within the first week that their early working sets feel better. Example: A Warm-Up for a Lower Body Session
- Minutes 0-4: bike or brisk incline walking, easy pace.
- Minutes 4-8: reverse lunge with trunk rotation x 8 per side, deep squat with a 2 second hold x 8, leg swings forward-back x 10 per side, hip bridge x 10, cat-cow x 8.
- Minutes 8-13: preparatory sets of the squat: empty bar x 10, then 2 to 3 sets gradually building to your working weight, 2 to 6 reps each, with about a minute of rest.
Around 13 minutes in total and you are ready for your first working set - warm, mobile and neurally switched on.
The Warm-Up Is Part of the Training, Not an Introduction
The science here is fairly clear: a warm-up measurably improves performance and reduces the risk of acute injury, provided it is structured - pulse, dynamic mobility, preparatory sets - and dosed so that it prepares rather than fatigues. Ten well-used minutes at the start are often worth more than an extra set at the end.
