DOMS: why your muscles hurt and how to recover faster
Why your muscles ache a day or two after training, what DOMS actually is, and how to recover faster. I separate what the science supports from popular myths.

My name is Amer, I'm a trainer from Goražde, and I coach people with a focus on biomechanics, injury prevention, and the science of recovery. Almost every beginner's first serious session ends the same way: a day or two later they can barely sit down and ask me if they broke something. They didn't. That's DOMS, and in this article I'll explain what really happens inside the muscle, what helps, and what is pure noise.
Short answer
DOMS stands for delayed onset muscle soreness, the pain that shows up 12 to 24 hours after an unfamiliar or demanding workout, peaks around 24 to 72 hours, then fades. It comes from tiny mechanical damage to muscle fibers and the inflammatory response that follows, mostly after eccentric movements where the muscle lengthens under load. It is not caused by lactic acid, and it is not a measure of how good the workout was. Recovery is sped up most by sleep, enough protein, light movement, and patience, while ice, aggressive stretching, and expensive gadgets are mostly overrated.
What actually happens in the muscle
When you load a muscle in a way it isn't used to, microscopic damage occurs in the fibers at the level of structural proteins. The body responds with an inflammatory process that drives repair and strengthening of the tissue. That inflammatory response, not just the damage itself, is the main reason for the soreness: pressure in the tissue rises and nerve endings become more sensitive, so it hurts both to touch and to move.
The key word is unfamiliar. DOMS hits hardest when you do something new, come back after a break, or jump up in volume too fast. The same workout that wrecked you last month barely leaves a mark a few weeks later. That isn't because you got weaker, it's because the tissue adapted, and that adaptation is actually the most important part of the story.
Why eccentric movements hurt the most
The eccentric phase is the part of a movement where the muscle lengthens while still holding the load: lowering into a squat, the descent of a biceps curl, walking down stairs. That's where the most mechanical stress per fiber occurs, so DOMS is strongest after workouts heavy in eccentric work.
That's why walking down a mountain can hurt more than climbing it, even though the climb feels harder. Going up is mostly concentric work, going down is one long eccentric for the quads. The same logic applies in the gym: if you deliberately slow the lowering phase, DOMS will be worse. That isn't bad in itself, because eccentric work is excellent for strengthening muscles and tendons, but it is a reason to dose it smartly.
The lactic acid myth
Let me be clear here, because this misconception has hung around for years. Lactic acid, or more precisely lactate, has nothing to do with the pain that catches you the next day. Lactate builds up during hard work, but it clears from the muscle within an hour of training. DOMS only arrives a day later, when the lactate is long gone. The pain comes from tissue damage and the inflammatory response, not from some acid that "piled up" in the muscle and sits there.
The same myth leads to useless fixes like "stretch the acid out." There is nothing to stretch out. Understanding the real mechanism changes how you approach recovery too.
What actually helps recovery
There is no magic button that removes DOMS, but a few things consistently help it pass faster and easier, and all are backed by evidence.
- Sleep. Tissue repair happens mostly while you sleep. Seven to nine hours does more than any supplement and is completely free.
- Enough protein. Protein provides the building material to rebuild fibers. Spreading it across the day supports recovery better than one big meal.
- Light movement. A walk, easy cycling, or a light set of the same movements with no load raises blood flow and temporarily reduces stiffness. I wrote about what a smart rest day looks like in my piece on active recovery.
- Gradual increases in volume. The best cure for DOMS is to get ahead of it: introduce a new exercise or higher volume gradually over a few weeks instead of a sudden jump.
What is overrated or a myth
Plenty of popular methods promise a quick fix, but the evidence for them is weak or absent. That doesn't make them harmful, but they don't deserve the attention they get.
- Aggressive stretching against soreness. Static stretching of a sore muscle does not measurably shorten DOMS, and yanking on already damaged tissue can make the feeling worse.
- Ice baths after every session. They can dull the sensation of soreness temporarily, but research shows that regular icing after strength training may blunt the very inflammatory signal that drives muscle growth.
- Grinding a sore muscle with a foam roller. Gentle rolling can ease stiffness, but it does not repair the damage or speed up tissue rebuilding.
The point is simple: the basics work and shortcuts mostly don't. Someone who sleeps well, eats enough protein, and builds volume sensibly rarely has a problem with severe DOMS.
Should you train while sore
Mild to moderate DOMS is no reason to skip a session. Light activity usually even reduces the stiffness. The rule I give clients is simple: if it is dull muscle soreness that eases as soon as you warm up, you can train, using slightly lighter loads if needed. If the pain is sharp, sitting in a joint or tendon, or it changes how you move, that isn't DOMS and you stop there.
There's also no point in deliberately smashing the same sore muscle into the ground every day. Growth happens during recovery, not from more destruction of already damaged tissue. That's why a good plan spreads muscle groups out so each one gets time to rebuild.
When soreness isn't just DOMS
Most DOMS is harmless and passes within a few days. But there are warning signs you shouldn't ignore. If pain lasts more than five to seven days, if the muscle is badly swollen and hard, if your urine darkens, or you feel nauseous and generally weak, that can be a sign of more serious muscle damage and warrants a doctor. These situations are rare and usually follow extreme, unprepared effort, but they are worth knowing.
How I view DOMS in planning
As a trainer focused on biomechanics and recovery, I use DOMS as information, not as a goal. Mild soreness after a new exercise is normal. Pain that flattens you every session means the jump in load was too big and the program needs dosing. The goal is not to destroy you every time, but to have you progress while the tissue keeps up.
