Home Workout With Your Phone Camera: Setup and 4-Week Plan
Get your free AI training and nutrition plan in 60 seconds
Your phone can count reps and call out form faults at home, but only if it can see you. This guide covers distance, angles, light and floor space, then gives you a 4-week, three-day bodyweight plan that progresses on clean reps.

Can your phone camera coach a home workout?
Yes, if it can see you properly. A phone placed 2 to 3 metres away, at the angle the exercise needs, with light in front of you, can count every rep and point out visible form faults such as shallow squats or sagging hips. Get the setup right once, and a simple bodyweight plan becomes measurable at home.

Step 1: pick your training spot
You need two zones: a training spot of about 2 by 2 metres and a clear line of 2 to 3 metres to the phone. In most flats that means training along the longest wall of the living room or bedroom, not in a narrow hallway.
- Floor: a non-slip mat for push-ups and planks, shoes or bare feet for squats and lunges.
- Background: a plain wall works best. Mirrors, posters with people and a busy bookshelf make tracking harder.
- Clothing: fitted clothes that contrast with the wall, so elbows, hips and knees have clear edges.
Step 2: place the phone
Lean the phone on a water bottle, a shoe or a dumbbell. A tripod is nice but not required. TRAI Vision shows where the phone goes for each exercise, at hip height or on the floor, and whether it should face you, see you from the side or sit at 45 degrees.
| Camera angle | What it sees best | Typical exercises |
|---|---|---|
| Side | Depth, lockout, hip line, torso angle | Squats, push-ups, planks, hip thrusts, Romanian deadlifts |
| Front | Knee tracking, left-right balance, arm height | Squats, lateral raises, overhead presses, lunges |
| 45 degrees | A compromise when one view hides too much | Rows, some curls and presses |
The camera only judges what it can see from that angle. A squat filmed from the front will be counted, but depth is harder to judge than from the side. Follow the angle the app suggests rather than the most convenient one.
Step 3: light and calibration
Face the window or the main lamp. A bright window behind you turns you into a silhouette and joints get harder to place. Before the first rep, hold the start position for 2 seconds: TRAI calibrates to your body and checks your position before it starts counting.
How the camera turns a home session into data
During each set TRAI Vision counts reps, or seconds in a hold, out loud. On 252 exercises it also gives one correction per rep, such as "Go lower", "Hips up" or "Keep your heels down". Each rep is marked green when clean and amber when it had a fault, and the set ends with a summary like "9/12 good reps, most common: Hips down". The counted reps are written into your workout log.
That summary is the most useful number in a home plan. It tells you whether you earned the next step or should repeat the week.
The 4-week plan
Three full-body sessions a week, for example Monday, Wednesday and Friday. The WHO recommends muscle-strengthening activity on at least 2 days a week for adults, so three sessions give you a buffer for a missed day. Rest 60 to 90 seconds between sets.
| Exercise | Week 1 | Week 2 | Week 3 | Week 4 |
|---|---|---|---|---|
| Bodyweight squat | 2 x 10 | 3 x 10 | 3 x 12, 3-second lowering | 3 x 15 |
| Push-up (easier variation if needed) | 2 x 6 | 3 x 6 | 3 x 8 | 3 x 10 |
| Reverse lunge | 2 x 8 per leg | 3 x 8 per leg | 3 x 10 per leg | 3 x 12 per leg |
| Hip thrust (shoulders on the sofa) | 2 x 12 | 3 x 12 | 3 x 15 | 3 x 15, 2-second hold at the top |
| Plank | 2 x 20 s | 3 x 25 s | 3 x 30 s | 3 x 40 s |
| Side plank | 2 x 15 s per side | 2 x 20 s per side | 3 x 20 s per side | 3 x 25 s per side |
The progression rule
Move to the next week's numbers only when most reps in each set were green and the plank clock reached the target time. The plank clock only runs while your position is right, so a "30 seconds" with dropping hips does not count as 30. If one exercise keeps showing the same amber fault, repeat that week for that exercise and keep the others moving.
This works because effort and quality both matter. A 2023 meta-analysis in Sports Medicine found no clear hypertrophy advantage for training to momentary failure over stopping a little short, so you can finish sets with good reps rather than grinding out ugly ones.
When bodyweight gets easy
Push-ups are a legitimate strength exercise: when muscle activity was matched, elastic-band push-ups and bench press produced similar strength gains over five weeks in a study by Calatayud and colleagues. Once the week 4 numbers feel easy, add load with a backpack, slow the lowering phase to 4 seconds, or switch to harder variations from the exercise library. Our no-equipment home workout plan and dumbbell-only full-body workout are good next steps.
Run the whole session hands-free
If you do not want to walk back to the phone after every set, AI Tabata keeps the camera on for the entire workout. For rep sets there is no timer: TRAI counts to your target, writes the reps into the set and moves you to the next exercise.
Troubleshooting
- Reps are not counted. Check that your whole body, including feet and hands, stays in the frame at the top and bottom of the movement.
- No form cues. Either the exercise is in the counted-only group, the angle hides what the cue needs, or the device is slow: on slower phones TRAI keeps counting but turns form checks off and tells you.
- Machines at home. Many machine and cable exercises are counted, mostly without form cues. Stations that hide your body and cardio machines such as treadmills or bikes are not tracked.
- Training with family around. Keep others out of the frame while you train.
Privacy at home
Training at home means your living room is in the shot. The pose model runs on the device, the video is never uploaded or stored and the microphone is not used. Details in our on-device privacy explainer.
